Step one is naming: when you start replaying it in your head again, say 'this is anxiety sounding the alarm' instead of 'the relationship is over.' Change one word and you step from 'the person inside it' to 'the observer'; the distance alone weakens the grip.
Step two is pausing: stop for a moment before reacting, sit with the uncertainty for a few seconds, instead of immediately chasing reassurance. Reassurance is like candy—too much only makes the loop hungrier; pausing is a muscle that steadies with practice.
Step three is repair: after the emotion rises, return to connection quickly and lightly—send one ordinary line, do one small thing together. Let the body remember 'we come back after a fight,' which beats a hundred explanations.
One often-missed switch is the body. Rumination peaks when the body is tense and breath is shallow. Lay your hands flat, take three deep breaths, then decide whether to think—many loops snap the moment the body relaxes.
Don't expect it to stop in one try. Rumination is a loop built over years; loosening it takes time. Staring at 'did I think about nothing today' only spikes anxiety; noticing 'ten minutes less than yesterday' is real progress.
If your partner is willing, agree on a 'safety signal': when you say 'I'm circling today,' they reply a brief 'I'm here'—no explaining, no probing. That predictable small confirmation quiets the loop more than long comfort talks.
Finally: the goal isn't to never think—it's 'to come back even after thinking.' When rumination no longer steers, it's just weather passing through, not the climate of your life.
